Take a 75 kg adult: that is 60 g a day at the minimum and 120 to 150 g a day while training. The 0.8 g per kg figure is the recommended daily allowance, set to prevent deficiency in 97.5 percent of healthy sedentary adults. It comes from nitrogen balance studies that measured how much protein adults need to stay at equilibrium. For a 60 kg adult that works out at 48 g a day; for 90 kg it is 72 g, which fits inside two eggs, 150 g of chicken and a tub of Greek yoghurt.
That number is a floor rather than an optimum for people who train, are over 65, or are recovering from illness. Studies in older adults suggest 1.0 to 1.2 g per kg preserves muscle better during weight loss and after hospital stays, and 1.2 to 1.5 g per kg when a resistance program runs alongside.
A 2018 meta-analysis of 49 trials found muscle gains level off around 1.6 g per kg a day for most lifters, inside a range of 1.4 to 2.2 g per kg that covers individual variation. Beginners, people in a calorie deficit and older trainers sit at the top of that range. In practice, a 75 kg person at 1.6 g per kg needs 120 g, spaced across four servings of 30 g.
Intakes of 2.3 g per kg and above have not added muscle in good trials, though they are not harmful to healthy kidneys. The Institute of Medicine acceptable range for protein is 10 to 35 percent of daily calories, which on a 2,200 kcal diet is 55 to 190 g.
Muscle protein synthesis responds to single doses of about 0.3 to 0.4 g per kg, or 20 to 40 g, and settles after 3 to 4 servings spaced roughly 3 hours apart. For the same 75 kg person, four doses of 30 g beat one 120 g steak at dinner for building tissue, though the daily total still matters most.
Leucine drives the response, at roughly 2 to 3 g per meal. That is 100 g of chicken, a 170 g tub of Greek yoghurt, 2 large eggs with a slice of cheese, or 40 g of whey isolate. Older adults need closer to 30 g per dose because anabolic resistance blunts the signal from smaller amounts.
Protein has the highest thermic effect of the three macronutrients, burning 20 to 30 percent of its own calories, and it lowers appetite more per calorie than fat or carbohydrate in 24-hour feeding studies. Inside a 500 kcal deficit, 1.6 to 2.0 g per kg holds lean mass better than 0.8 g per kg, which keeps resting metabolism 50 to 100 kcal higher.
Food first is the simplest method: 3 meals with a palm-sized protein portion plus 1 to 2 protein snacks lands most 75 to 90 kg adults in range. Powder is a convenience rather than a requirement, so compare labels per gram of protein.
Higher protein intakes are safe for healthy kidneys in trials up to 2.8 g per kg, but anyone with chronic kidney disease, liver disease or a single kidney should set intake with a doctor, because damaged kidneys clear protein breakdown products less well. Drink enough fluid, and treat constipation with fibre and water rather than by cutting protein.
Pregnancy raises needs by about 25 g a day and adolescents need 1.0 to 1.5 g per kg for growth, so those groups deserve guidance rather than a gym rule.
